Tri Tip Tuesday: My MOST Important Running Tip

On Tuesdays and/or Thursdays, I will do my best to give one simple fitness, triathlon or running tip, trick or piece of information that will provide some value to in either helping you to become more efficient, prevent injury, increase performance, have more fun or at the minimum give a review of knowledge that might not have crossed your path in a some time.

I find myself observing other runners while running and sometimes just hanging out here in Tampa.  Due to the weather here lending itself to year-round training, I have no shortage of material to choose from.

My #1 Most Important Run Tip

My coaching practice’s number one priority is form, technique and injury prevention, so I routinely use other runners, with my clients to reinforce the form training I have provided.  (Sorry, Tampa runners.  If you happen to pass by me with a client, most likely you have been observed and surveyed for comparative analysis.)

With all of my observations, the number one issue that I see are runners that sit in the bucket.  Of course, the question most people ask is what does sitting in the bucket mean?

Basically, it’s when the glutes(or bum) are not in line with the torso.  The body looks like an “L” from the torso to the hamstrings.  Natural running which when learned is much easier, more efficient and greatly reduces impact on the joints.  The torso hips, glutes and ankles form a straight line.

The interesting thing is, that running should be instinctual right?  Unfortunately, not anymore.  Sociological factors have played into our bodies to a point where most Americans, cannot just decide to take up running without going through periods of injury.

For example, sitting at a desk all day will tighten the hip flexors so that it becomes extremely difficult to push the hips under the torso.  The same thing is evident for playing video games on the couch for long periods of time.

The figure on the left is actually still a lot better than I have noticed out and about.  The torso is still tall and the chest is still has a little bit of lean to it causing forward motion.  A lot of runners I notice, sit in the bucket and lean back.  What is this doing?  Basically, gravity is working against the runner.  The objective is forward motion but the glutes and the torso are sitting back, so in essence, the body and gravity are working against itself.

Another perception you will see is the heel strike of the runner.  When that heel strikes the ground the impact reverberates all the way from the ankle through the legs, spine, neck shoulders and head.  This is where most of the injuries take place.

By simply starting to incorporate, tilting the hips under the torso and leaning from the ankles instead of the waste, the body will start allowing gravity to be used instead of the legs as the sole source of momentum.  Suddenly, the feet are striking the ground underneath the center of gravity and only the calf down to the metatarsals absorb the majority of the impact from the ground.

I continue to instill in my clients, running is powered by the core, not the legs.   Use gravity as momentum and allow the legs to just go for the ride.  To remain consistent, the core must be strengthened and hip flexors stretched to keep the glutes from returning to the bucket.

There are many techniques to help modify the behavior to allow for an efficient, safe and effective change of form.  All it takes it the will to want to change and get better and you will.

The #1 tip – get out of the bucket.

How to Run Faster by Running Slower

I can hear it now….”Know wonder they call you a Goof…you are crazy.”, “So, if I run slower I will get faster?  You are out of your mind.”  It was not to long ago I used to think the same thing, but as with everything I post, there are reasons and science to back it up.

Let’s face it, logic would dictate that pushing the pace of your easy days, as close to race pace as possible, would help you get fit faster and help you speed up, right?  A lot of coaches, including myself, will tell you to run slow on your easy days, and easy days should be making up anywhere from 50-75% of your weekly mileage.

I have clients continuously asking me, “why are my easy days so slow?”  The latest is my famous sit downs with my runners telling them to slow down after examining their data and finding them running tempo speeds during an easy day.

The answer to the question is what Arthur Lydiard and most other coaches would call the aerobic system.  The aerobic system, or aerobic development, is the one of the most important fundamentals into unlocking your true potential.

Let us first check the stats on the energy contribution the aerobic system provides for races.  As you can in the chart below, even the shorter events like the mile, over 80% of the energy required to run the race is produced via the aerobic system.image

 

Aerobic System?  What is it?

Aerobic training is the scientific fact that to move your body at higher intensities, the body needs to break down sugar and convert it to glycogen so it can be used as energy.

The aerobic system plus oxygen starts a chemical reaction known as Aerobic Glycolysis which continuously powers continuous endurance activities.  In the aerobic system energy ATP is produced through Pyruvic Acid and Lipid/Protein fragments entering the Kreb Cycle and the Electron Transport Cycle.

Uh…what?

During aerobic respiration (yeah, that’s breathing) the body uses all the oxygen it needs to power the muscles.  When you are running in your “aerobic zones” (easy runs), your muscles have enough oxygen to produce all the energy they need to perform.

See?  Improving your capacity to transport and efficiently use all the available oxygen to produce energy will enable you to race faster since this makes up 85-99% of the energy needed to race.

Since running easy is aerobic development, what better way is there to train the aerobic system?  There is none.

What goes on in the body during aerobic development?

Capillary development – capillaries are the smallest of the body’s blood vessels and they help deliver oxygen and nutrients to the muscle tissues while exporting waste products out.  The larger the number of capillaries you have surrounding each muscle fiber, the faster you can transport oxygen and carbohydrates to your muscles.

Aerobic training (easy running) increases the number of capillaries per muscle fiber, thus improving how efficiently you can deliver oxygen and fuel to your working muscles and how quickly they can clear waste products.

Myoglobin Increase

Myoglobin is a protein in the muscles that binds the oxygen that enters the muscle fiber.  When oxygen becomes limited during intense exercise, myoglobin releases oxygen to the mitochondria to produce more energy.

The more myoglobin you have in the fibers of your muscles, the more oxygen is transported under aerobic stress.  Like, uh, during a race.  Aerobic training increases the amount of myoglobin you have in your muscle fibers.

Mitochondria creation

Mitochondria are microscopic organelle found in your muscles cells that contribute to the production of ATP (energy). In the presence of oxygen, mitochondria breakdown carbohydrate, fat, and protein into usable energy.

Therefore, the more mitochondria you have, and the greater their density, the more energy you can generate during exercise, which will enable you to run faster and longer.

Aerobic training increases both the number and the size of the mitochondria in your muscle fibers.

Suffice it to say that aerobic development is the single most important factor to long-term development.

Of course, track workouts, VO2 max sessions, tempo runs and cross training will increase your fitness and are still incredibly important to racing faster.  However, nothing will help improve continuously like developing the aerobic system.

Aerobic development is dependent upon running in your aerobic zones (for my runners Zones 1-3).  This is why running faster on your easy days develop the aerobic system.  Once you step out of those aerobic zones, on easy runs you diminish development of your aerobic system, but you also increase the chance for injury.  Nope, two negatives do not make a positive in running.

This is one of the single biggest mistakes runners of all experiences make in their training.

As a coach and trainer I have always distinguished myself because I am always able to give my clients and readers the “why”.  (Sometimes my clients end up telling me to just shut my mouth. when I am training with them because I am continuously telling them why they are doing each movement of an exercise or workout.  I guess it may not be an advantage all the time.  Go figure.)

Optimal Aerobic Development 

Scientific research has been able to identify how the aerobic system adapts and responds to certain training paces.  Physiologically we know:

  • Capillary development appears to peak at between 60 and 75 percent of 5k pace.
  • Maximum stimulation of myoglobin in Type I muscle fiber (Endurance Muscles) occurs at about 63-77 percent of VO2max. 63-77 percent of VO2max is about 55-75 percent of 5k pace.
  • Two researchers, Holloszy (1967) and Dudley (1982) published some of the defining research on optimal distance and pace for mitochondrial development. In short, Holloszy found that maximum mitochondrial development when running at 50-75 percent of V02 max. Likewise, Dudley found that the best strategy for slow-twitch, mitochondria enhancement was running for 90 minutes per outing at 70 to 75 per cent V02 max.

It is pretty clear now right?  Your optimal easy run pace for aerobic development is between 55 and 75 percent of your 5k pace, with the average pace being about 65 percent.

It’s also evident that running faster than 75% of your 5k pace on your long run has very little additional physiological benefit.

In fact, the research indicates that it would be just as advantageous to run slower as it would be to run faster.  Running around half of your 5k pace is pretty easy right?  Wouldn’t you know it, the evidence is clear that it still provides near optimal aerobic development.

How Sleep and Recovery will Help You Cross the Finish Line

My coaches all have always tried to instill in me the importance of a good night sleep.  Especially as the intensity and duration of my workouts have been increasing.  The issue for me is that I have a phobia of growing older.  What does one have to do with the other?  I always feel like I am wasting my life away by sleeping.  Think about it.  As athletes we all want to experience life to the fullest which is why we train and race.  Sleeping is eight-ten hours of time we could still be experiencing life and what the heck are we doing but laying there.  What a waste!  Or is it?

With an anticipated two Ironman Triathlons on the horizon for me, I decided to dig a little deeper and find out what happens during sleep and what benefits it gives us.  I am not talking about the regular answers that we hear all the time; “it recharges the body”, “muscles grow during sleep not during workouts”, yada yada yada.  I am not going to bore anyone with the “What is Sleep?” lecture.  We all received that in high school biology and health class.  I am just going to hit the nitty gritty about why we as athletes may need more sleep, because that is what I wanted to know.

Hormones & Muscle
During our waking hours, the body burns oxygen and food to provide energy. This is known as a catabolic state, in which more energy is spent than conserved, using up the body’s resources. When we sleep we move into an anabolic state – in which energy conservation, repair and growth take over. Levels of adrenaline and corticosteroids drop and the body starts to produce human growth hormone (HGH).

A protein hormone, HGH promotes the growth, maintenance and repair of muscles and bones by facilitating the use of amino acids (the essential building blocks of protein). Every tissue in the body is renewed faster during sleep than at any time when awake.

Immune system

I have always heard that sleeping more when fighting infectious illness aids recovery.  Getting enough sleep can also help resist infection, as some studies of healthy young adults have shown that moderate amounts of sleep deprivation reduce the levels of white blood cells which form part of the body’s defense system.

A killer of cancer called TNF – tumour necrosis factor – also pumps through our veins when we are asleep. Research has shown that people who stayed up until 3am had one-third fewer cells containing TNF the next day, and that the effectiveness of those remaining was greatly reduced.   So that little factoid hit me over the head like a ton of bricks.

JUST as the world is governed by light and dark, human beings also have an inbuilt body clock called the circadian rhythm.  The circadian rhythm regulates all the processes of the body, from digestion to cell renewal.

Body temperature

Body temperature falls throughout the night. By about the sixth hour of sleep it has dropped to about three degrees  below the temperature it was in the evening.   At the same time, our metabolic rate drops too which if you’re trying to lose weight may not be a good thing, but it serves a purpose.

The skin The top layer of the skin is made of closely packed dead cells which are constantly shed during day. During deep sleep, the skin’s metabolic rate speeds up and many of the body’s cells show increased production and reduced breakdown of proteins.

Since proteins are the building blocks needed for cell growth and for the repair of damage from factors like ultraviolet rays, deep sleep may indeed be beauty sleep.

Digestive system
The body requires a regular supply of energy and its key source is glucose(sugar). This is constantly burned up to release energy for muscle contraction, nerve impulses and regulating body temperature.  When we sleep, our need for these energy reserves is marginal so the digestive system slows down to a sluggish pace. The immobility of our bodies promotes this.  Hence, the reason for not eating too late.  The acid and enzyme levels have dropped to a point where food is not digested as quickly.

Maybe all those coaches were right.  We produce HGH to repair muscles, our immune systems fight cancer and diseases, our skin repairs itself and our digestive system cuts out, so we do not need to burn any sugar.  It sounds like I have been looking at this all wrong.  I should be sleeping in order to extend my life.  Can you say epiphany?  (Hopefully you can say it better than I can spell it.  It didn’t come up in spell check)

After all the reading on sleep I have completed, I am really tired.  Maybe I ought to get some sleep.

Hogwild Mud Run

I completed the Hogwild Mud Run this last weekend. To tell you the absolute truth it was a combination of fun and frustration. While I did enjoy the race, there were a couple of issues that would have made the experience better. Let me share my experience with you.

I arrived at the venue in Dover, a little outside of Plant city, around 11 am, following the advice of the email I received. Since my heat wasn’t until 12 pm the hour I had was more than enough time for me. I say “for me” because since I picked up my packet at Fit2Run the day before, which turned out to be smart. When I arrived, I walked up and saw this long line, so I jumped in and started talking to some of the other contestants in front of me. A group that had camouflage bandannas that had the word “FUBAR” on them(F***ed Up Beyond All Recognition), which I thought was totally cool. After realizing the line wasn’t really moving I asked a volunteer what was going on and was told the organization at the sign-in/registration table was really unorganized. It turned out since I already had my number I did not need to wait, I could go to a different table and just pick up my chip. Whew! There was no way I wanted to wait in that line in the 90-degree heat. I picked up my chip and headed back to my car since I also found there was no bag check. I dropped my shirt, put on my chip, grabbed my gloves and headed to the “expo” since I had plenty of time before my heat.

The “expo” wasn’t much but a few product vendors, the beer tent, and some food trucks, so I just decided to proceed to the start line with a quick stop at the porta potties. The start line was nowhere near as prominent as the Finish line and I almost had to ask where it was. Without issue, I found this small, area of ribbons which held a table and the start mats. I warmed up and stretched a bit and then headed into the start chute. While hanging out I met a couple that was in the military and another veteran race couple who were very nice and conversational. One of the veterans and I agreed we would like to see what we could do with this race time-wise just for curiosity sake so I set my watch and was ready to run whenever I could at a decent clip. After a bit, the official finally stated we had a few seconds until our heat started to, be ready. He blew the start horn and we were off.

This was the first time I decided to run in my Vibram Five Fingers, so I was a little hesitant at first, but after a few strides, I realized I felt pretty light and sped up a bit. The first couple of obstacles included a mud crawl, a small hurdle and a jump into a creek. The water was somewhat cool which was refreshing but there wasn’t really any markings to tell us where to go from there. We could move up onto a trail, but previously we were told by an official to stay in the creek and move to our left, which was still kind of confusing. I decided to do just that and took the lead. The water felt pretty heavy with debris but I pushed through and wouldn’t you know it but there was an arrow pointing out of the creek about 400 meters in front of us. We jumped out and I started running through a trail. I felt pretty good at this point and I was running at pretty good speed and felt pretty light because my shoes didn’t hold any of the water. I thought I am really going to enjoy these shoes. It turned out running was a waste since my next obstacle was a fifteen-foot rope wall and it had a line of people waiting to get over it. There was one rope on the far end that no one was using. After talking to one of the military guys, we decided to try it. This was a rope and the wall, while the other three ropes had some thin pieces of wood nailed to the wall to help this one had nothing. I thought what the hell, I did this before, I can do this. I had my gloves and my shoes, no problem, right? Wrong! I climbed about halfway up before my grip slipped due to the rope being soaked. I wrapped my arm through the rope for a second try but I realized I didn’t have the grip strength to pull myself up. What a wuss. I ended up getting back in line and using the medium level rope with two thin boards only on my left side to get over. Of course, I had to go back to the end of the line and waited about 10 minutes to get to it.

The next obstacle was a reverse ladder wall where the rungs where on an incline backward. It wasn’t hard for me and I got over it pretty quickly and since most people in front of me were adept to this one I only had to wait about five minutes to start. There were a couple of mud pits to run through a quick cargo wall and then a sandbag carry about a quarter mile around a lake, of which I actually ran. the bag was about 25 pounds give or take so I didn’t feel it was all that difficult. Awkward but not difficult. That ended with sliding down these tubes into deep water where you had to swim to the far end to get out. There were also ropes to pull yourself across if warranted, but seeing as though I needed to get in as much swimming as possible, I just swam it.

Continuing on from there was pretty fast. There were some trails in-between getting over barrels in the pond, another mud pit, and a haystack. I was surprised running after the obstacles. I expected to be somewhat winded but I was able to keep a pretty good pace running though. Of course, I was stopped dead at the monkey bars waiting another 15 minutes. The monkey bars were on an incline up and then back down. My arms were a bit exhausted, but I thought I had enough strength to get through. No such luck, 2 rungs to go and they gave out. Since I have been training more legs and core than anything else due to the triathlons, here is where I decided I need to get my upper body strength back, but I digress. back to the race.

Continuing on was a rope climb over a trash compactor, a very slippery hill, and another cargo net. The Vibram’s did not let me down during the climbs, when other athletes were slipping back I had no problem maintaining a grip in the mud. I was thinking how much of a believer I came to be in these shoes during those obstacles.

The next mile or so coming to the conclusion of the race included a long trail run with hills, moguls and a hay bale climb. I started passing people up during the run. I was really surprised how comfortable I felt out in the trails. It really felt like a nice change from the asphalt of Bayshore and Davis Island. I thought to myself about adding some trail runs to my training, just to break it up a bit.

The conclusion of the race ended with a muddy hill climb to a slide into a puddle, and finally a mud crawl under electrified barbed wire. The interesting part was the first ten feet, or so, was dry compacted dirt, but the last was wet, nasty, thick mud that clung to me like white on rice. I was caked and covered with this grimy, thick, gross mud that weighed me down as if I was carrying twenty-five-pound kettlebells. To make matters worse it smelled so bad I was wondering if maybe it was not mud at all.

I took a quick picture and headed to another line where there were some man-made showers where people were hosing off. That line didn’t move either, so I followed some other athletes back to the creek and jumped in. After the race, it was not only great to get the mud off, but the water was cool and felt so awesome I could have hung out there forever. All good things come to an end.

I was a little surprised that of all the races I participated in, this was the one race where I didn’t come across a single person I knew. It was kind of lonely actually. I must make a better effort to coordinate to run with friends next time.

On my way out of the park, back to my car, I did see something I never saw before. A bull decided to run right through the expo into the woods. Mooing and galloping like you see on TV but never in real life. He looked pretty majestic and strong with a brown and white coat and a full set of horns. I did see him through the trees trotting away until he stopped to graze a little. It was definitely an interesting experience.

Just a quick epilogue. The last heat was scheduled for 1 pm but at 1:30 as I was heading out I noticed a new heat just getting started. After talking with some other athletes, it turned out that if I had not picked up my packet early, I would have had to wait over two hours in that line. I would have missed my heat and had to start much later.

Due to the waiting, I ended up with a time of 91 minutes and change. Not the best. I will have to sign up a little earlier for the next mud run and obtain an earlier heat in order to actually compete and find what I could actually do. I do, however, encourage all my running and triathlon friends to give these mud runs a chance. They are really a lot of fun despite the 45-minute shower needed afterward.
